Sleep Hygiene: A Science-Based Guide to Better Sleep

Sleep hygiene refers to the collection of habits and environmental factors that influence sleep quality — not a single trick, but a set of consistent practices that, together, make falling and staying asleep significantly easier. Unlike sleep medications, good sleep hygiene addresses root causes rather than masking symptoms, and the effects compound the longer the practices are maintained consistently.

Understanding the Circadian Rhythm

Your body runs on an internal roughly-24-hour clock called the circadian rhythm, regulated primarily by light exposure hitting specialised cells in the retina that signal to the brain's suprachiasmatic nucleus. This internal clock governs not just sleep timing but core body temperature, hormone release, and alertness throughout the day. Crucially, the circadian rhythm can be shifted — earlier or later — through deliberate light exposure timing, which is the single most powerful lever for improving sleep quality, more impactful than most other sleep hygiene practices combined.

Morning Light Exposure

Getting bright light exposure — ideally direct sunlight — within the first hour of waking sends a strong signal to your circadian clock, anchoring your wake time and improving alertness that same day, while also making it easier to fall asleep at the appropriate time that night. Even 10-15 minutes outdoors, or near a bright window, produces a measurable effect. This single habit is disproportionately effective compared to its simplicity, yet remains one of the most overlooked sleep interventions in most popular sleep advice.

Evening Light and Blue Light

In the hours before bed, the opposite principle applies: bright light, particularly blue-wavelength light from phones, laptops, and overhead LED lighting, suppresses the release of melatonin — the hormone that signals to your body it's time to prepare for sleep. Studies suggest screen exposure in the final hour before bed can delay melatonin onset by 1.5 hours or more, directly pushing back natural sleep onset time regardless of when you actually get into bed. Dimming household lights in the evening and reducing screen brightness (or using night-mode filters, though these are a partial mitigation, not a complete solution) supports the natural pre-sleep hormonal cascade.

Caffeine's Long Half-Life

Caffeine has an average half-life of 5-6 hours in the body, meaning a coffee consumed at 2 PM still has roughly half its caffeine active in your system at 7-8 PM, continuing to interfere with sleep onset and, more subtly, reducing deep sleep quality even if you do manage to fall asleep. Individual metabolism varies significantly due to genetic differences in caffeine-processing liver enzymes, but a general guideline of avoiding caffeine after early-to-mid afternoon (roughly 8-10 hours before your target bedtime) accounts for most people's metabolism without requiring genetic testing.

Temperature and the Sleep Environment

Core body temperature naturally drops by 1-2 degrees as part of the sleep-onset process, and a bedroom that's too warm actively works against this natural mechanism. Sleep research consistently points to a bedroom temperature around 18-20°C (65-68°F) as optimal for most people, cooler than many households typically maintain. A hot shower or bath 1-2 hours before bed can paradoxically help — the subsequent rapid cooling as you exit mimics and slightly accelerates the body's natural pre-sleep temperature drop.

Consistency Over Duration

A consistent sleep and wake schedule — including on weekends — is often more impactful for sleep quality than simply maximising total hours slept. Irregular sleep timing, sometimes called "social jet lag," forces the circadian rhythm to repeatedly readjust, similar in effect to mild, chronic jet lag even without any travel involved. Choosing a wake time you can maintain consistently, seven days a week, and working backward to determine bedtime, tends to produce better subjective sleep quality than an inconsistent schedule that technically allows for more total sleep on some days.

Sleep Cycles and Wake Timing

Sleep progresses through roughly 90-minute cycles, each moving through light sleep, deep sleep, and REM sleep in sequence. Waking in the middle of a deep sleep phase produces the grogginess known as sleep inertia, which can persist for an hour or more after waking. Timing your wake-up to align with the end of a complete 90-minute cycle — rather than an arbitrary clock time — can meaningfully reduce this grogginess, even when the total sleep duration is similar.
